Worked example: 165 lb rider, 90 minutes at 12-14 mph

Take a 165 lb rider doing 1.5 hours at moderate pace. Step 1: convert to kilograms: 165 / 2.20462 = 74.84 kg. Step 2: pull the MET value for moderate cycling, 8.0. Step 3: multiply: 74.84 x 8.0 x 1.5 = 898 kcal. The tool displays 898 kcal with the full factor string (165 lb x 8.0 MET x 1.5 hr) so you can check every step.

Compare the same rider dropping to leisure pace for the same 90 minutes: 74.84 x 6.8 x 1.5 = 763 kcal. Raising to vigorous: 74.84 x 10.0 x 1.5 = 1,123 kcal. So moving up two intensity bands burns about 47 percent more over the identical ride, entirely from the MET multiplier. Weight scales the result linearly in the other direction: a 220 lb rider at moderate pace for 1.5 hours burns 74.84 x (220/2.20462) / 74.84 x 8.0 x 1.5 = 1,198 kcal, roughly 33 percent more than the 165 lb rider because 220/165 = 1.33.

Where the number drifts from reality

The MET table assumes flat ground and calm air, and both assumptions break fast. A headwind of just 10 mph turns a 13 mph ride into roughly 17 mph of effective airspeed, and aerodynamic drag scales with the square of airspeed, so wind resistance alone can push the real burn 20 to 30 percent above the tool's estimate. A steady 3 percent grade does similar damage: climbing 300 meters over 20 km adds about 74.84 x 9.81 x 300 = 220 kcal of pure potential energy on the 165 lb rider, none of which the flat-ground MET value counts.

Stoplights and coasting cut the other way. A 90 minute urban ride with 15 stop-and-go intervals might have 12 minutes of near-zero effort, so the true average intensity sits below the MET band you picked; using the leisure value for stop-heavy routes usually lands closer. Finally, this is gross expenditure: subtract roughly 1.2 kcal per kg per hour of resting metabolism (about 90 kcal over the 90 minutes) if you want the net extra calories the ride cost you.
